Daily calorie needs depend on body size, age, sex, activity level, muscle mass, sleep, and goals. Online calorie calculators estimate a starting point, then real-world progress tells you whether to adjust.

Start with BMR

BMR, or basal metabolic rate, estimates how many calories your body uses at rest. Many calculators use the Mifflin-St Jeor equation because it performs well for general adult estimates.

BMR is not the same as total daily calorie needs. It does not include walking, workouts, work activity, digestion, or daily movement.

Add activity level

After estimating BMR, multiply it by an activity factor. Sedentary people use a lower factor, while very active people use a higher one.

This produces an estimated maintenance calorie number. Maintenance means the calorie level where body weight is likely to stay about the same over time.

Adjust for your goal

For weight loss, many people start with a moderate deficit from maintenance. For weight gain, they add a moderate surplus. Extreme changes are harder to sustain and may create health or performance issues.

The best way to refine the estimate is to track average body weight, energy, hunger, and performance for several weeks before making changes.
